How to Do the Norwegian 4x4 on a Treadmill

To do the Norwegian 4x4 on a treadmill: warm up 10 minutes easy, then run 4 minutes at a pace that puts your heart rate at 85–95% of max, recover 3 minutes at a slow jog or walk, and repeat four times before a 10-minute cooldown. Speed is just the dial you turn to land in that heart-rate zone.

The treadmill is honestly my favorite place to run this workout. No traffic lights, no downhills sabotaging interval three, and the belt forces you to hold pace when your brain starts negotiating. The protocol itself comes from Helgerud's 2007 study, where the 4x4 group improved VO2 max by 7.2% in eight weeks — more than lactate-threshold or long-slow-distance groups training the same total load. How fast should you run a Norwegian 4x4 on a treadmill?

Wrong question, but everyone asks it, so here's the honest answer: the 4x4 has no target pace. It has a target heart rate — 85–95% of your max — and pace is how you get there. Two runners doing the workout "correctly" might be 3 mph apart.

Here's the pace-finding method I use:

  1. Start from something you actually know. A recent 5K or 10K race (or hard parkrun, or all-out mile) is the best anchor. Take your 5K pace and slow it down by 30–45 seconds per mile. That's your opening bid for interval one. No recent race? Start at an effort of 7–8 out of 10 — "comfortably hard, could not hold a conversation."
  2. Check heart rate at minute 2–3 of the first interval. Heart rate lags effort, so the first 90 seconds tell you almost nothing. By minute 2–3 you should be crossing into 85% of max and drifting upward.
  3. Adjust in small steps. Below 85% at minute 3? Bump the belt 0.2–0.3 mph. Already pinned at 95% and climbing? Back off 0.3–0.5 mph. You're steering a slow ship — make small corrections and wait.
  4. Expect to speed up less in later rounds. Cardiac drift is real. The same pace that produced 87% in round one often produces 91–92% in round four. That's normal and it still counts.

One prerequisite: you need a real max heart rate number, because 85–95% of a wrong max is a wrong zone. The default 220-minus-age formula misses badly for a lot of people — Tanaka's 2001 analysis of 18,712 subjects produced a better equation (208 − 0.7 × age), and observed peaks from hard workouts beat any formula. Should you use incline instead of speed?

Yes, if any of these apply: you're heavier, you're coming back from injury, your shins or knees complain at faster paces, or your treadmill tops out before your heart rate does.

Incline is a second dial for the same heart-rate target, and it's gentler on your joints because impact forces scale with speed, not grade:

  • 1% incline as a default. Flat treadmill running is slightly easier than outdoor running because there's no air resistance. A 1% grade roughly evens that out.
  • 2–3% incline at a lower speed. This is the sweet spot for most people. Dropping from 7.5 mph flat to 6.5 mph at 3% can produce the same heart rate with noticeably less pounding.
  • Steep incline walking (10–15% at 3.0–4.0 mph). If you don't run at all, this works. Plenty of people hit 88–92% of max heart rate walking a 12% grade. The protocol does not care that you never broke into a run.

The one warning: don't hold the handrails on steep grades. It can cut your effective workload by a large margin and turns your heart-rate data into fiction. Lower the grade before you lower your standards.

What does a full treadmill 4x4 session look like?

Here's a sample session for a runner with a recent 27:00 5K (about 8:40/mile, or 6.9 mph). Scale every speed to your own fitness — the heart-rate column is the part that transfers.

How do you handle treadmill lag and the recovery intervals?

Treadmills add a few quirks that outdoor running doesn't have. Handle them like this:

Belt lag. Most treadmills take 10–20 seconds to climb from walking speed to interval speed. Either start punching the speed up 15 seconds before the interval begins, or start your 4-minute clock only when the belt reaches target speed. Pick one convention and keep it, or your interval data won't be comparable week to week.

Preset the speeds. If your treadmill has quick-select speed buttons, program work and recovery speeds before you start. Mashing the up arrow twelve times at 92% of max heart rate is where mistakes happen.

Slow walk beats straddling the belt. Some people jump their feet to the side rails for recovery and stand there. I'd rather you drop the speed and walk. Active recovery keeps blood moving through the legs, feels dramatically better by round three, and — this is the part I care about — gives you a clean, consistent heart-rate recovery reading. The speed at which your heart rate falls in that first minute after a hard interval is a legitimate fitness signal in its own right; Cole's 1999 NEJM study tied slow recovery to mortality risk, and I dig into that in heart-rate recovery. Straddling is fine for the two seconds it takes to change the speed safely. It's not a recovery strategy.

Use a chest strap if you can. Wrist optical sensors lag and drop out exactly when you need them — at high heart rates with arm swing and sweat. A chest strap costs less than a pair of shoes and makes the whole protocol measurable.

Clip on the safety key. Interval four, minute three, legs full of lactate. This is not the moment to discover what happens when you drift backward on a belt doing 7 mph.

What are the most common treadmill 4x4 mistakes?

  • Chasing heart rate in minute one. Effort now, heart rate later. If you sprint until the number reads 90% you'll blow up by round three. Set the pace, hold it, let the number climb to you.
  • Starting interval one too fast. The workout should feel almost too easy for the first two minutes of round one. If round one feels heroic, round four won't happen at quality.
  • Skipping the warm-up. Ten minutes isn't ceremonial. It's what makes 85–95% reachable and sustainable — and safer.
  • Turning it into a sprint session. 95% is the ceiling, not the goal. This is "hard and repeatable," not all-out. If you can't finish round four within the zone, the pace was wrong.
  • Doing it every day. One to three sessions per week. The two-year study that made this protocol famous used it roughly once weekly as the intensity anchor.
