The Norwegian 4x4 is an interval workout: 4 minutes at 85–95% of your max heart rate, then 3 minutes easy, repeated 4 times, with a warm-up and cooldown. Developed at NTNU in Norway, it's one of the most studied methods for raising VO2 max — the fitness number most strongly tied to how long you live.

Where did the Norwegian 4x4 come from?

The protocol was developed and validated at the Norwegian University of Science and Technology (NTNU) in Trondheim, by a research group including Jan Helgerud, Jan Hoff, and Ulrik Wisløff. Their 2007 trial is the study that made the format famous: over 8 weeks, moderately trained men were randomized to one of four running programs — long slow distance, lactate-threshold running, 15-seconds-on/15-seconds-off intervals, or 4x4-minute intervals at 90–95% of max heart rate.

The interval groups won decisively. The 4x4 group improved VO2 max by about 7.2% in 8 weeks, while the two moderate-intensity groups improved essentially not at all — despite doing the same total work. The same year, Wisløff and colleagues published a second landmark trial in Circulation: in heart-failure patients training under medical supervision, 4x4-style aerobic intervals outperformed moderate continuous training on VO2 max and cardiac function. The protocol wasn't just for athletes — under supervision, it worked in the most fragile hearts cardiology sees.

Since then the 4x4 has appeared in dozens of trials, most notably the two-year Dallas study from Dr. Benjamin Levine's lab, where a weekly 4x4 anchored a training program that made sedentary middle-aged hearts measurably younger. That research pedigree — twenty-plus years of controlled trials, not influencer enthusiasm — is why people like Dr. Peter Attia and Dr. Rhonda Patrick talk about this protocol so much.

What exactly is the structure?

One session takes about 38 minutes:

Only 16 of those minutes are hard. That's the entire appeal: a dose of high-intensity work small enough to recover from, large enough to force adaptation.

A few execution rules that matter more than they look:

  • Reach the zone by minute two. The target is to spend time at 85–95%, not to touch it once. Pace the first minute so your heart rate climbs into the zone by the end of minute two and stays there.
  • Don't sprint the start. The most common mistake is going out at an all-out pace that collapses by minute three. The 4x4 is a hard steady effort — think "the fastest pace I could hold for 15 minutes," held for 4.
  • Keep the recoveries moving. Three minutes of easy movement — not standing still — clears lactate faster and keeps stroke volume high. That's why it's active recovery, not rest.
  • The last interval should be honest. If interval four's heart rate trace looks like interval one's, you paced it right. "Finish strong" beats "start heroic."

Why 4 minutes of work?

Because of stroke volume — the amount of blood your heart pumps per beat. VO2 max is mostly limited by how much oxygen-rich blood the heart can deliver, and stroke volume is the trainable part of that equation.

It takes time at high intensity for stroke volume to climb to its peak. Short bursts (like Tabata's 20-second efforts) spike anaerobic systems but don't hold peak stroke volume long enough. Very long hard efforts can't be repeated at sufficient intensity. Four minutes is the studied compromise: long enough that your heart spends most of the interval at or near maximal stroke volume, short enough that you can do it four times. Sixteen minutes of near-peak cardiac output per session is the stimulus that forces the heart to remodel — a stronger, more compliant left ventricle that pumps more blood per beat. That mechanism is why the Helgerud trial found stroke-volume improvements in the interval groups, not the moderate ones.

Why 3 minutes of recovery?

Three minutes is long enough to drop your heart rate and clear enough lactate to attack the next interval at quality — and short enough that you don't fully cool down. Full rest would let stroke volume and body temperature sag; sprinting the recoveries would sabotage the next work bout. Easy movement at roughly 60–70% of max heart rate threads the needle.

The recovery phases are also where the protocol quietly hands you its best measurement: how fast your heart rate falls in the first 60 seconds after each work interval. That number — heart rate recovery — reflects vagal tone and cardiac efficiency, and in a major NEJM study slower recovery predicted mortality. A 4x4 session gives you four clean recovery measurements every time you train. Watching that number improve week over week is the clearest evidence the protocol is working on you.

What are the target heart rate zones?

The 4x4 uses percentage-of-max heart rate zones. The colors below match how Viking 4x4 (and this site) display them:

The work target — 85–95% — straddles Z4 and Z5. Everything depends on knowing your actual max heart rate, and the 220-minus-age default can miss badly for individuals. Use a field test or observed peaks instead: here's how to find your real max heart rate.

If you train by feel as a backstop: during work intervals you should be able to force out a few words, not sentences. If you can chat, go harder. If you can't speak at all and your form is unraveling, back off slightly.

Who is the Norwegian 4x4 for?

The protocol scales surprisingly wide. It was validated in moderately trained adults, tested in cardiac patients under supervision, and used with sedentary middle-aged adults in the two-year Dallas trial. If you can already sustain 30 minutes of continuous cardio, you can start working toward the full 4x4.

Two honest caveats:

  • It's demanding. Sixteen minutes at 85–95% of max is a real physiological stress. If you're new to hard training, start with shorter work intervals — 4x2 or 4x3 minutes — and build up over weeks. The beginner's progression guide lays out the ladder.
  • Talk to your doctor first. This is standard advice, and it's not boilerplate here: the protocol deliberately pushes near-maximal heart rates. If you have a heart condition, chest pain history, uncontrolled blood pressure, or you're over 40 and sedentary, get cleared before you start. The heart-failure research used medical supervision for a reason.

How often should you do it?

One to three times per week. More is not better.

The strongest long-term evidence — the two-year Levine study — used exactly one 4x4 session weekly, embedded in 5–6 total hours of mixed training that was mostly easy aerobic work. That program raised VO2 max about 18% and improved left-ventricular compliance by more than 25% in previously sedentary middle-aged adults.

A realistic personal timeline: in the first two to three weeks the workouts feel slightly less awful at the same pace. By weeks four to eight, expect measurably lower heart rate at a given pace, faster heart rate recovery after intervals, and — if you test it — a VO2 max improvement in the mid-single-digit percent range. The deeper structural changes, the cardiac remodeling, play out over months to years of consistency.

Why bother moving VO2 max at all? Because in 122,007 patients at the Cleveland Clinic, low fitness carried roughly four to five times the mortality risk of elite fitness — a bigger gap than smoking. VO2 max isn't a vanity metric. It's the closest thing exercise science has to a longevity number.

How do you run the 4x4 on different machines?

Any modality works if you can push it to 85–95% of max heart rate and hold it there for 4 minutes. The details differ enough to matter:

  • Treadmill — the classic. You'll need a pace-finding method and possibly incline to hit the zone without overstriding: the treadmill guide.

  • Rowing, elliptical, stair stepper — all valid. Rowing recruits enough muscle mass to reach the zone easily; ellipticals and steppers work well for higher-impact-averse athletes. The same pacing rules apply: in the zone by minute two, controlled to the end.
  • Outdoor running — works well on flat routes or steady hills; just don't let terrain turn work intervals into surging.
